Progressive Overload Workout Plan

How to follow this plan

Weekly schedule: train 5 days a week, then take 1–2 rest days to recover.

How to progress over 8 weeks

  1. Weeks 1–2Master your form using a manageable, moderate weight.
  2. Weeks 3–4Make it harder by adding either 5–10% more weight or 1–2 extra reps.
  3. Weeks 5–6Increase intensity by adding supersets or pause reps.
  4. Weeks 7–8Push your limits by adding more total sets or heavier weights.
Day 1

Push — Chest, Shoulders & Triceps

  • Flat Dumbbell Bench Press4 sets — start at 8 reps, progress to 6 reps with heavier weight
  • Incline Dumbbell Press3 × 10 → 4 × 8
  • Overhead Dumbbell Press3 × 10
  • Cable Lateral Raise3 × 15 → 3 × 12
  • Skull Crushers3 × 12 → 3 × 10
  • Close-Grip Push-ups2 sets until you cannot do any more reps
Day 2

Pull — Back & Biceps

  • Pull-ups3 sets — add extra weight as you get stronger
  • Deadlifts4 × 6 → 4 × 5
  • Barbell Row3 × 10 → 4 × 8
  • Seated Row (narrow grip)3 × 12
  • Barbell Curls3 × 12 → 3 × 10
  • Hammer Curls3 × 10 — finish with a drop set
Day 3

Legs — Quads, Hamstrings, Glutes & Calves

  • Smith Machine Back Squats4 × 8 → 5 × 6
  • Romanian Deadlift3 × 10 → 4 × 8
  • Leg Press3 × 15 → 4 × 12
  • Walking Lunges3 sets of 20 total steps
  • Superset — Leg Curls + Leg Extensions3 × 15 each
  • Seated Calf Raises4 × 15 → 5 × 15
Day 4

Upper Body Power

  • Incline Barbell Press4 × 8 → 4 × 6
  • Pull-ups3 sets to maximum reps
  • Shoulder Press3 × 12 → 4 × 10
  • Dumbbell Rows3 × 10
  • Superset — Barbell Curl + Triceps Pushdown3 × 12 each, back to back
Day 5

Lower Body & Core

  • Front Squats4 × 8 → 5 × 6
  • Hip Thrusts3 × 12 → 4 × 10
  • Superset — Leg Curls + Leg Extensions3 × 15 each
  • Bulgarian Split Squats3 × 10 per leg
  • Hanging Leg Raises3 × 15
  • Cable Crunches3 × 15
  • Plank3 holds for 1 minute each
